How to Read a Nutrition Label (Without Overthinking It)
Read a Nutrition Facts panel in four passes: servings per container, serving size, calories, then the FDA rule of 5 and 20 on the percent Daily Value.
Read the Nutrition Facts panel in this order: servings per container, serving size, calories, then the percent Daily Value column. The U.S. Food and Drug Administration prints servings per container at the very top of the label, above serving size, and ignoring that line is the mistake that turns a 280-calorie decision into a 1,120-calorie one. Everything below those four lines is refinement you can do at home. That is how to read a nutrition label in the ten seconds a grocery aisle actually gives you.

Which lines on the label matter, and in what order?
Four numbers carry almost the whole decision, and all four sit in the top third of the panel. The FDA groups them as serving information, calories, nutrients, and the percent Daily Value.

The FDA’s own worked example is a frozen lasagna: one serving is 1 cup at 280 calories, and the container holds four servings. Eating the package is 1,120 calories, not 280. Nothing on the panel is wrong in that scenario, and the reader is still off by 840 calories.
Why does serving size mislead so many people?
Because a serving size describes behavior, not advice. The FDA states on its Nutrition Facts label guidance that the serving size “reflects the amount that people typically eat or drink” and adds, in the same paragraph, that it “is not a recommendation of how much you should eat or drink.”
The National Institute of Diabetes and Digestive and Kidney Diseases draws the distinction with two words: a portion is how much you choose to eat, a serving is the amount printed on the label. In its consumer guide on food portions, last reviewed in July 2021, the NIDDK notes that the FDA changed several serving sizes to match real habits, so a serving of ice cream went from half a cup to two-thirds of a cup and a serving of yogurt went from 8 ounces to 6 ounces. A label that looks unchanged since 2016 may be counting a different scoop than you remember.
For packages that sit awkwardly between one sitting and several, the FDA requires a dual-column label showing calories and nutrients both per serving and per package. A bag of pretzels with three servings carries both columns, which removes the arithmetic entirely.
What does the percent Daily Value column tell you?
It tells you whether one serving is a lot or a little of something, on a fixed scale. The FDA’s General Guide to %DV is two lines long: 5% DV or less of a nutrient per serving is considered low, and 20% DV or more per serving is considered high.
The Daily Values themselves are reference amounts for adults and children aged 4 and older, built on a 2,000-calorie day. The FDA publishes them in its Daily Value reference:

The FDA sorts the label’s nutrients into two groups. Saturated fat, sodium and added sugars are the ones Americans generally eat too much of, so lower percentages are better. Dietary fiber, vitamin D, calcium, iron and potassium are the ones Americans generally fall short on, so higher percentages are better. Trans fat and total sugars carry no %DV at all, because the FDA says no reference value could be established for them.
Protein usually shows no %DV either. The FDA’s stated reason is that protein intake is not a public health concern for Americans over the age of 4, which is a statement about the country, not about your training week. If you are aiming at a protein target, the grams line is the one to read, and how much protein per day gives the ranges worth aiming at.
How exact are the calories printed on a label?
Close, but not to the calorie. FDA guidance for industry on nutrition labeling databases sets the compliance tolerance under 21 CFR 101.9(g)(4): for calories, sugars, total fat, saturated fat and cholesterol, the ratio between the laboratory result and the declared amount “must be 120% or less.” A bar labeled 200 calories can legally analyze at 240 and stay in compliance.
The underlying arithmetic has limits of its own. Calories on labels come from the Atwater factors, 4 calories per gram for protein and carbohydrate and 9 for fat, developed by Wilbur O. Atwater around the turn of the twentieth century. Agricultural Research Service scientists David Baer and Janet Novotny measured almonds directly and found 129 calories per ounce against the 168 calories that labels declared, a gap the USDA attributes to fat that never gets absorbed. Labels are a good estimate. They are not a measurement of what your body keeps.
What the label will not do for you
Knowing how to read a nutrition label helps only where a panel exists, and the Nutrition Facts panel covers packaged food only. It says nothing about the ingredient list, allergen statements, front-of-package claims, restaurant food, or anything you cook from raw components, and it is not a substitute for a clinician’s instructions if you have been given a prescribed intake for a medical condition.

FAQ
Do the calories on a label include fiber?
Yes, in the United States. Total Carbohydrate on the FDA panel includes dietary fiber, and fiber grams are listed underneath as a subcategory rather than deducted. The “net carbs” figure some brands print on the front of the box is not an FDA-defined term and does not appear on the Nutrition Facts panel, so it cannot be compared across products the way %DV can.
Should you look at total sugars or added sugars?
Added sugars, for most decisions. The FDA gives added sugars a Daily Value of 50 grams and explicitly lists them among the nutrients to get less of, while total sugars carry no %DV because they include the naturally occurring sugars in milk and fruit. A plain yogurt and a sweetened one can show similar total sugars and very different added sugars.
What does “servings per container: about 2” mean for logging?
It means the package holds roughly two of the amounts described below it, so eating the whole thing is roughly double every number on the panel, calories and %DV included. Log two servings rather than one. If the package carries a dual-column label, the right-hand column already gives the per-package totals and no multiplication is needed.
